Rack Squat Part 2! . After receiving a number of questions about my previous post, I want to elaborate further on the purpose behind the Rack Squats, with the help of #HSPathlete & @tcwg2017 @montrealroyal athlete @morgatron8. . The Rack Squat is an 'In Season' variation, and as such we are specifically targeting #acceleration power as one of our primary cycle goals. As demonstrated by Morgan, the movement has a subtle pause on the bars with the goal being to disrupt the Stretch-Shortening Cycle. This forces the athlete to deliberately (and concentrically) create the velocity on the bar. When on the field, you occasionally (or frequently!) need to initiate your first step from a dead stop position, so your training should prepare you accordingly! . Think of strength as force. Because that’s all it really is, the ability of our muscles to produce force. . Force = mass x acceleration. To increase force (strength) we need to either increase mass or acceleration. In terms of strength training, mass is the load on the bar and acceleration is the speed at which we move the bar. So, to get stronger, we either need to put more weight on the bar, or move the same weight quicker! . Bar speed is often the neglected variable, simply because very few people have access to the required equipment to measure bar speed. However, don’t just disregard it! To ensure you’re getting the most out of your training, focus on moving the weight as quickly as you possibly can during the concentric phase of every lift! Lift with maximum intent, regardless of the weight on the bar. Don’t just go through the motions when lifting sub maximal weights! Intent is everything! . Try bench supported overhead presses in seated position. If chest muscles grow when trained heavy why not deltoids. In major bodybuilding programs this workouts are a big miss. I wonder why they don’t overhead press. FYI overhead press should be the first press workout in your routine if you want to be bigger in front of mirror. 2 Cone Lateral Bounds All you need to make this work is a couple of cones, or markers to help you orient your landing. To perform this drill you want to jump to the side off of one foot and stick your landing on the opposite foot. Once you stick your landing you want to load that leg by absorbing the landing to jump off of it back to the start. Land soft. I always cue my athletes to imagine they're landing on a glass surface to make a soft landing. Note: This is a more advanced plyometric drill and should only be added if you are proficient in lower to mid grade intensity plyometric drills. You need to also consider the health and stability of your ankles and knees as well before attempting this drill. Perform 3 sets of 4 to 7 reps on each side during your lower body power days. The way you breathe is always important. It doesn’t matter if you’re awake or not, breathing through your mouth when it’s not necessary will negatively affect your performance. - I consider myself a very effective nasal breather. That being said I’m not perfect when I’m asleep. - I noticed that every time I wake up in the middle of the night I’m breathing through my mouth and my mouth is super dry. - On the other hand the nights I get a great night sleep I wake up without a dry mouth and and I’m alert. - Sooo enter mouth taping. Tried to do some suitcase holds after doing 100 reps on deadlifts at 315 lbs. I knew going into it my nervous system was absolutely thrashed just like my will 😂. However getting to 1 minute was more than good enough for me. My training today was quite different in terms of overall volume for deadlifts and the accessories I did. Variability in training is not only important but absolutely needed. Granted there are TONS of ways to change variable. What you choose to change either for the day or month or year is greatly dependent on what you want to accomplish. Apply your best effort to your training and training method. Movement and position come first in Week 8 of the #XPTDailyTraining Gym Workout. We’re getting towards the end of Phase 2 of the program but we’re still working on the upper body pulling motion. You’ll be in a bent over position for some of the exercises, including the barbell bent over row, but the position should come from the hips with your spine remaining straight the whole time for proper posture. . We’ll be continuing the same amount of sets and reps as last week’s gym workout, but increase the weight. Biggest training mistakes I see too much. 1️⃣Not doing enough unilateral training. Especially single leg training. There is no better way to diagnose imbalances than unilateral training. ⠀⠀⠀⠀⠀⠀⠀⠀⠀ 2️⃣Focusing on mirror muscles. Training biceps, chest and quads more then you train your posterior chain is a recipe for disaster. Pull at least 3x more than you push. ⠀⠀⠀⠀⠀⠀⠀⠀⠀ 3️⃣Doing body part splits. Body part splits are for high-level bodybuilders only. Or super advanced lifters. ⠀⠀⠀⠀⠀⠀⠀⠀⠀ 4️⃣Training to failure too often. Failure shouldn't be an option for most lifters. Training to failure all the time is a surefire way to hurt yourself, create shitty movement patterns and not progress in your lifts. ⠀⠀⠀⠀⠀⠀⠀⠀⠀ 5️⃣Using belts, straps and lifting shoes all the time. These tools should only be used on top end working sets once in a while. Not for your whole workout. ⠀⠀⠀⠀⠀⠀⠀⠀⠀ 6️⃣Using supplements when sleep, stress, and diet are not dialed in. Supplements are just that. They supplement a healthy lifestyle. They will not do anything except make your bank account smaller if the above 3 things are not almost perfect all the time. ⠀⠀⠀⠀⠀⠀⠀⠀⠀ 7️⃣Not eating enough food to facilitate recovery. We need food to recover. You can not progress living in a calorie deficit. 8️⃣Trying to get bigger and leaner at the same time. Pick one and stick with it for 12 weeks. Then reassess your goals. You will get smaller and fatter if you are spinning your wheels in between. ⠀⠀⠀⠀⠀⠀⠀⠀⠀ 9️⃣Not taking the time to engage the parasympathetic nervous system after training. This one should be # 1. Give yourself at least 5 minutes after your training to kickstart recovery. Do some deep diaphragmatic breathing and some stretching. ⠀⠀⠀⠀⠀⠀⠀⠀⠀ 🔟Not being part of the Revamp Strength mailing list. A little before and after with Mike’s squat. As you can see in the first video, he loses his lower back position as he gets to the bottom of his squat. Mike is just getting back to the gym after breaking his foot from a car accident. I suspect that this injury is significantly restricting his range of motion in his ankles (though I didn’t see him squat before the accident, so I can’t be sure). I spent some time cueing him and modifying his squat. I decided to elevate his heels (effectively changing his levers to overcome tight ankles), and viola! His squat changed dramatically in a matter of ~10 minutes! I gave him some drills to practice to improve his mobility and motor control. While a heel lift instantly improves squatting mechanics, it should be used as a temporary modification in conjunction with other drills to ultimately wean off of it. If you struggle with squat depth, try elevating your heels first!
