📍HOW TO TRAIN TRAPS By @bones2_beast - FREE Hardgainer's Muscle Bundle - Link in Bio📍⠀⠀⠀⠀⠀⠀⠀⠀⠀ -⠀⠀⠀⠀⠀⠀⠀⠀⠀ ➤ Personally I don’t think the traps get enough attention, they can really make a huge difference to a physique. They’re not just the muscle you see either side of your neck, they span much further than this.⠀⠀⠀⠀⠀⠀⠀⠀⠀ -⠀⠀⠀⠀⠀⠀⠀⠀⠀ ➤ They actually take a beating from deadlifting and rowing, however, they can take a huge amount of volume. Plus they recover very fast too, in many ways I see them like the calves of the upper body.⠀⠀⠀⠀⠀⠀⠀⠀⠀ -⠀⠀⠀⠀⠀⠀⠀⠀⠀ ➤ My favourite movements for isolating the traps are barbell & dumbbell shrugs, standing either upright or with a slight lean in the torso. Key I find is avoid jolting the weight up, so just like your calf work you should really emphasise the contraction & squeeze at the top.⠀⠀⠀⠀⠀⠀⠀⠀⠀ -⠀⠀⠀⠀⠀⠀⠀⠀⠀ ➤ I’ve been blessed with solid trap genetics, that’s for sure, but for years all I did was row & shrug. Many of us, however, struggle to get this look & so this should really help. ⠀⠀⠀⠀⠀⠀⠀⠀⠀ -⠀⠀⠀⠀⠀⠀⠀⠀⠀ ➤ We have three heads to the delt; front, side and rear. The thing is we really only need to think about 2 of them because the front deltoid is hardly ever lacking on someone's physique. This is because it gets used a lot when we press.⠀⠀⠀⠀⠀⠀⠀⠀⠀ -⠀⠀⠀⠀⠀⠀⠀⠀⠀ ➤ However, the rear and side delts can do with some more loving. Especially the side delts, because they get only a small amount of work as they assist in a few compound movements. Side delts are key to getting that capped shoulder.⠀⠀⠀⠀⠀⠀⠀⠀⠀ -⠀⠀⠀⠀⠀⠀⠀⠀⠀ ➤ Due to them being relatively small and don’t take on damage easily (hard to load eccentrically, no big stretch etc.) they can take a tonne of volume for most. They also recover fast, so frequency can be high. MACRO TIP MONDAY 🍴 . . What is your favorite restaurant of all time? One that is so good that you can't pass it up, even if that means going over your macros (or even not tracking at all)? 🤔 . . My absolute FAVORITE restaurant is @wildoliverest and I literally can't pass up a chance to go anytime we are in Charleston 😍 but for a long time, getting Wild Olive meant I had to eat an untracked meal, because the idea of tracking something like that was WAY too scary and complicated to me 😱 how could I ever come close to estimating the macros, and would I even be able to find anything that could fit? . . The past few months, I've been challenging myself to track every meal. Not wanting to end that streak, I decided to give tracking Wild Olive my best shot. . . So how did I go about estimating macros for this beauty? . . 1️⃣ Yelp is my BFF. Using @yelp , you can usually find one if not multiple pictures of what you're planning to get - this helps avoid any surprises when you get there 🤷. For example, in the picture of this entree on Yelp, I was able to count the approximate number of gnocchi in the dish, which gave me a better estimate. It also allowed me to see about how much sauce was used and that there was Parmesan on top (which was not listed on the description on the menu). 2️⃣ If Yelp doesn't give you a good idea of portion size, you can always contact the restaurant (most are REALLY good at responding to Facebook messages). I oftentimes do this when I want to know portion sizes of protein, like chicken or salmon, to determine how much I want to eat from what they give you. A lot of times, the chicken portions are big enough to feed both me AND my husband 😱. 3️⃣ Use chain restaurants with nutrition info as a guideline for estimates. For example, to estimate this pasta dish, I used @olivegarden marinara sauce to approximate the macros for the sauce in this dish. 4️⃣ Budget more fat than you think you need. I usually add anywhere from 1 tsp - 1 tbsp of olive oil to my macros to account for any extra fats that may be in the dish. . . How do you make your favorite restaurants fit your macros? 🤔

Many of us do squats, lunges, leg presses (which hit mostly quad & glute) & forget about the back of our thigh; the hamstring. ⠀⠀⠀⠀⠀⠀⠀⠀⠀ -⠀⠀⠀⠀⠀⠀⠀⠀⠀ ➤ Hip hinging & leg curling need to be balanced within a programme. I like to have one day focussed on hinge moves & another on curls. ⠀⠀⠀⠀⠀⠀⠀⠀⠀ -⠀⠀⠀⠀⠀⠀⠀⠀⠀ ➤ This is because hip hinge variants such as RDLs have a large eccentric component. This quite literally stretches the hamstring under load, ripping muscle fibres. A great stimulus for hypertrophy, but it can become too much. ⠀⠀⠀⠀⠀⠀⠀⠀⠀ -⠀⠀⠀⠀⠀⠀⠀⠀⠀ ➤ This large amount of damage can lead to significant DOMS & too much can prevent quality training. So an idea is to have a day focussed on hip hinging & one with leg curls. ⠀⠀⠀⠀⠀⠀⠀⠀⠀ -⠀⠀⠀⠀⠀⠀⠀⠀⠀ ➤ Big hamstrings are underrated, it's not all about quads & squats. Also with movements such as chest flyes the pecs can take a lot of damage. This generally means the chest is less well suited to very high frequencies.⠀⠀⠀⠀⠀⠀⠀⠀⠀ -⠀⠀⠀⠀⠀⠀⠀⠀⠀ ➤ Bench pressing for most should be your go-to, due to it being a stable, easy to micro-load movement & hitting many muscles at once it makes it a great strength/muscle builder for the chest. ⠀⠀⠀⠀⠀⠀⠀⠀⠀ -⠀⠀⠀⠀⠀⠀⠀⠀⠀ ➤ I have personally found with myself and clients that the chest responds well to ‘pump work’ while others may respond a little better to a functional hypertrophy style of training with some metabolic work to finish. It also causes the burning sensation, as you deplete oxygen in the muscles. This is also known as the 'pump' we all love/hate so much.⠀⠀⠀⠀⠀⠀⠀⠀⠀ -⠀⠀⠀⠀⠀⠀⠀⠀⠀ 3️⃣ Muscle Damage: Muscle soreness days after your training is usually indicative of the muscle damage, also known as delayed onset muscle soreness (DOMS). This is the results of micro-tears in the muscle tissue (a good thing, mind you). Had my follow-up Inbody appointment this morning and the results are in! 😱 . . Since my last Inbody, I'm eating almost 225 more calories a day and have lost an additional 1.8lbs of body fat, mostly from my trunk and arms. This resulted in an overall decrease in BF% by 1.1%! Sadly though, there was no change to my skeletal muscle mass 😱 which I guess isn't surprising since I know walking every day has thrown me back into a deficit. . . While it was a bit disappointing to see no changes to muscle mass, I'm excited to have this information so I can put it to work for me!! 👊 My key takeaways from these test results are 1) I need to be more aggressive in upping my macros, at least until I stop losing weight and 2) I need to make sure I am progressing my programming in the gym appropriately. So now that I've got these results, it's time to dial in my nutrition and training so that I can accomplish my goal of gaining muscle mass by the end of 2018 👊 . . Even if your test results, progress pictures, or progress check-ins don't go exactly as you want, just remember that ☝️ knowledge is power and ✌️ what you do with that knowledge is what separates those who accomplish their goals vs those who don't 💪.

Full physique update 🏋️‍♀️ . . I have been wanting to do a progress video for SO LONG but I always forget every time I take progress pics 🙈. I feel like videos do so much better of a job accurately capturing progress than just a one dimensional photo. . . Today I hit a new low weight on my fitness journey so far 😱 which isn't technically a bad thing, but it's not really moving me in the direction of my goals (gimme those gains 💪). I am quickly discovering that I am likely a "hard gainer", and despite increasing my macros every 2 weeks for the past month and a half, I still seem to be losing weight at the same rate. My macros are currently at 2,084 calories, 128P, 285C, and 48F, and I plan to bump by another 10C and 2F on Monday. I currently am lifting about 4 hours a week, with one 15 minute session of HIIT sprint intervals, and aiming to hit 10k steps a day🚶‍♀️. . . So, what do you do when your body isn't responding the way you want it to? What do you do when you're not getting the results you want in order to achieve your goals? 🤔 You take it as a learning experience 🙏 and move forward better equipped to crush your goals 👊. All of our bodies are different and we all have unique challenges ⚠️. I may be someone who has to eat lots of food 🥗 and put in a ton of work in the gym 🏋️‍♀️ to gain muscle; but you may be someone who puts on muscle without much effort at all 💪. Or you may be somewhere in the middle 🤷. You may lose fat super quickly, but the person sitting next to you may struggle to lose the same amount of fat over a longer period of time. But regardless of your body type, it's important to learn about your body 👩‍🔬 and understand the challenges you face so that you can reach your goals ☑️. . . What challenges do you face with your body, and how do you deal with them? 🤔 . . Do you want to know the secret of how i went from 64kg to 78kg in just under a year.... . . . Whole milk combined with 3 solid meals a day its that simple... . . As hardgainers we think we get alot of calories in but infact we dont get near enough and we tend to get full quiet quickly so why cant we drink our calories instead 🤔 . . I drank 2-3 litres of whole milk per day each litre has 650 calories x2 1300 or x3 is 1950 just under 2000 from drinking milk... . . . Cheap aswel i was getting nearly 2000cals for €3 thats insane but it worked combined with proper food and weight lifting... . . . If u can stomach large volumes of milk i highly reccomend it...
4 months of consistency.. not the best results because im not on a strict diet but I've dedicated an hour a day to the gym.. and 2 of those 4 months i was juggling two full time jobs.. so save the bs.. talking about you dont have no time.. make fucking time!!!! just like you make time for what or who you want in life... im tired of people saying "oh i wanna get in shape and go hit the gym too but its too expensive, oh i have kids, oh im nervous, oh i dont wanna be judged, i dont know what im doing, oh i'd rather do Insanity or p90x" or some bullshit at home blah blah blah... I've heard it all... I've met some of the nicest people at the gym! They dont judge, they motivate and help each other out all the damn time! Once you get past the nervousness you're gold! i pay $20 a month for planet fitness which i joined on exactly February 28th... i dont give ✌🏾shits about when people bag me for training there.. because at least im at the gym... they have personal training for black card members which i dont use personally but its there for those that may need it.. a fucking 20oz of soda pop is $2.45 a bottle.. you've got $20 a month to spare 😒 I said it once and I'd say it again.. nothing beats you just going to the gym.. wanting is not going to cut it.. JUST GO! As a skinny guy i wanted to be bigger as most lads do, when i was in my late teens i would go the gym 5 days a week spend an hour doing loads of different exercises because you get bigger lifting weights right🤔? . . My nutrition was eat anyting and purchase mass gaining protein powers beacuse it said drink one of these a day to get bigger so thats what i did this for a couple of years on and off not seen much progress and i began to wonder why....... . . . I was exspending more calories due to work, going the gym etc than i was taking in 🤠... . . . As most lads including my self always say i eat alot i never stop eating i still cant gain 1lb then i downloaded MY FITNESS PAL starting tracking my calories for awhile to see how many i was actually taking in turns out nowhere near enough i was constantly in a calorie deficit.... . . . Lads that are skinny if you think your eating alot DOUBLE it......
