No cheating! 🙅🏻‍♀️ I will post my answers tonight, I want to know what you guys think first! 🙊🍌 - ANSWER: ⤵️⤵️⤵️ - 🔸 HANDFUL OF BANANA CHIPS: - A handful of banana chips (that’s about 1/2cup ) is 320 calories, 20g fat, 22g sugar, 2g protein, 34g carbs, 3.2g fiber. - 🔸TWO MED BANANAS: - 2 medium sized bananas are roughly around 210 calories, 0.4g fat, 42g sugar, 2g protein, 52g carbs, 6.2g fiber. - 🔺Yes If you guessed banana chips you were right! BUT! The difference in macro is very interesting. The amount of carbs and sugar in Bananas are more than the chips. Keep in mind that Bananas naturally have a large amount of sugar, which is why the amount of sugar is higher than the chips as other ingredients like corn syrup, hydrogenated oil to sweeten & crisp the chips. I know most won’t sit down and eat two whole bananas but would rather dig in and eat more than a handful of banana chips. These can rack up in calories easily so try to limit to a handful or just go for fresh slices of banana next time! 😁🍌 . . . In most cases it is not particularly nutrient dense, but that doesn’t mean it can’t be consumed in moderation with something that is nutrient dense. For too long bread has been subject to blame for weight gain or lack of weight loss. Bread is hanging out in bakers and supermarkets minding its own business whilst people exist in a calorie surplus. This is the real issue - an unsupportive OVERALL diet/lifestyle. - - Whilst most of the calories in bread originate from carbs (and we know how irrational people are about carbs), I do find it hilarious when an individual claims that bread is some sort of anti-fat loss nutritional Satan, but their alternative plate of cardboard consumed probably amounts to more calories. It’s unfounded and irrational. Bread is bread. Look at its nutritional make up and take it or leave it. If you like it, eat it in awareness of what it means for you. If you don’t, simply don’t eat it. As you’ll see, in terms of calories, white bread is pretty similar wholemeal and rye. Therefore you will not lose more fat by consuming brown bread, despite what you’ve heard. The only key nutritional difference between the two is fibre content. As darker, whole grain breads are less refined, they keep more fibre within the product. What does this mean for us? Fibre increases satiety. So basically that means you might feel fuller eating brown bread compared to white bread. So that might be something you want to consider. - - P.s. They are so big already and resistant to losing weight. If I gain muscle and I don’t lose any fat from that area, I can’t imagine…” . I understand the concern my new Instagram friend has. After all, fear of getting too bulky is one of the most common concerns among women who are new to strength training. . In reality, your chances of “accidentally” bulking up from lifting weights are about as good as replacing Danica Patrick after she retires this year because hey, you drive a car too right? . …Doesn’t work like that. . Nothing happens overnight. So if at any point, you felt like you’d reached your personal preference for muscle mass, you or your coach would simply adjust your training and nutrition plan for maintenance at that point. You won’t just wake up one morning and have accidentally gotten too swole. . One of the main reasons why it’s harder for women to put on a significant amount of muscle mass compared to men is that the balance of testosterone and human growth hormone (HGH) in women is far lower than in men (in terms of the general population). Both of these play a large role in building muscle mass. Some studies suggest that testosterone levels in women are as much as 15 to 20 times lower. . So it’s not that women can’t get bulky, it’s just that unless your training regimen, nutrition and supplementation plan are specifically geared towards putting on size, it won’t happen. . It’s also worth mentioning that “bulky” is subjective. What’s bulky to you, may not be bulky to someone else. . If you are just looking to lose some weight and get fit, your training regimen and nutrition plan will look vastly different than that of a female bodybuilder or powerlifter for example. . Cardio work.. Doesnt need to be balls to the wall.. Just constant moderate output will be enough to build a solid aerobic base from which to build upon. 60 to 80% effort... Bag work is ok for this but it is easy to over do it and go past 80% to maximum or near maximum. Which if done consistantly cannot be done indefinitely without excess fatigue and burn out... And possibly, potential injury. When doing bag work for low to moderate cardio try to be fast and light .. Rather than blasting heavy shots.. Squatting: Here's what you need to know.... 1 – Knee Flare or No Knee Flare? Many lifters find that squatting with a wider stance allows them to hoist heavier loads. As Louie Simmons says, squatting wide develops the all-important hip muscles. However, many individuals widen their squat stance but don't concomitantly flare their knees outward throughout the squat, which can be problematic. If the knees track medially to the feet during the squat, chances of encountering chronic knee injury – such as patellofemoral pain syndrome (PFPS), knee osteoarthritis, medial collateral ligament sprains, and damage to the knee cartilage and meniscus – all increase. The PFPS and osteoarthritis risk increases are largely due to an alteration in compressive forces during the movement. Both femoral internal rotation and increased q-angles lead to significantly higher patellofemoral joint contact forces, which are further increased if the tibia rotates internally. These higher contact forces can lead to chondral degeneration and eventually knee pain. Medial knee displacement (MKD), or knee valgus, can also lead to acute ACL injuries during sports, and if coupled with tibial internal rotation, the risk is amplified. In short, if you care about your knee health, then you want to limit MKD. The next time you squat, try this simple correction: Take your stance in slightly. Force your knees out aggressively. If you're not used to doing this, it'll feel a bit awkward at first. The muscles responsible for carrying out the task of forcing the knees out will be weak, but you'll be strengthening lower limb and hip rotator muscles that are integral for squatting in this fashion. The truth is, there is no single best rep range for fat loss, gaining muscle, or “toning up”. There’s actually no such thing as “toning” at all but I’ll save that for another post. . The reason it’s not so clear cut and dry is because muscle growth isn’t determined solely by how many sets or reps you do, but also by how you perform the exercise, the tempo you use, how you let your muscles recover, and of course the foods you eat on a daily basis, among other things. . So the short answer is, you should do a combination of them all. This infographic is just to give you an idea of which ranges are typically best for muscular endurance, muscle size, and maximum strength. . The bottom line is, if you are consistent with your workouts, and you are pushing yourself and progressively increasing the weight over time, you are going to see #gainz . . That said, there are some general rules you can follow to help you structure your workouts. Again, these are not the only right way to strength train, they are just guidelines. . Muscle Endurance: The 12-20+ rep range can typically be saved for the end of your workout, with the focus being isolation work on smaller muscle groups like biceps and triceps AFTER you’ve hit the major muscle groups (legs, chest, or back) with some strength work. Rest time between sets is the shortest in this range at 30-60 seconds. Also, this high rep range is good for timed circuits using bodyweight exercises like push-ups, squats and sit-ups. . Muscle Size: Also known as “hypertrophy”, this should typically come after your heavy lifts in the beginning of your workout. 3-5 sets, 6-12 reps, with 60-120 seconds rest between sets. . Muscle Strength: The focus here will generally be on compound movements like squats, deadlifts, or presses in the beginning of your workout. These are the heaviest lifts that involve the major muscle groups. 4-6 sets, 1-5 reps, with as long as 3-5 minute rest in between sets in order to allow for full recovery.” . Boom👊🏻Megs

I did a peak -ish week protocol counting macros and after this I went on to a very successful reverse diet to over 3000cals. My number 1 rule for my reverse diet last season was if I gained more than .7lbs in one week then no increase in calories. If I dropped weight then a significant increase of 75-200cals. A green pepper is the youngest while the red peppers are the oldest. There are a few different shades you can find but the most popular are the once pictured here. . . Green peppers spend the least amount of time on the vine. They are picked early on and because of this they are more bitter than the other colors. It’s just like any other fruit, pick it before it’s ripe and the sugars won’t be developed yet. Green peppers are the cheapest of the bunch because of where they are sourced from and they don’t require the same amount of time and care to grow as the others. Out of all the varieties they have the lowest content of vitamin C and second lowest vitamin A. . . Yellow and orange peppers are a bit harder to find in stores. They don’t usually carry as many of these. Yellow peppers have the highest vitamin C while orange is highest in vitamin A. One reason for why these may be more expensive is because they higher in nutrient density than red or green. If you are getting plenty of nutrients from other foods, it probably won’t make a difference to choose orange and yellow over red and green. . . When picking peppers, look for ones that are firm and deep in color. Some wrinkles are normal but try and pick ones void of lots of them. The easiest way to cut peppers is to put them upside down on their stem and cut down from the bottom of the pepper to the top. You know that. You would never tell your best friend or child to workout every day. And you definitely wouldn’t get pissed at them if they missed one now and again. So how about you follow your own lead and not get mad at yourself for taking a day away from the gym. - Same goes for food. - You eat some pizza? Cake? Cheeze Its? Gushers? Dunkaroos? Fruit Roll Up? Ring Pop? Tootsie Roll? Kit Kat? Crunch Bar? Reese’s Cup? Butterfinger? - Butterfingers are the literal worst candy in the history of ever so I hope not. But I drifted from my point. - If your friend had a treat and/or went over their calories, you wouldn’t call them a fat teletubby or tell them to do extra cardio to make up for it. - So, again, how about you follow your own lead and not get mad at yourself for having a treat once in a while. - Listen. - I get it. This “fitness journey” is tough. It’s not easy. It regularly feels like you’re not making progress. And you wonder if all this is even worth the effort. - Well. - I can’t tell you the answer. In fact, any strong emotion, whether negative or positive, used to drive me to eat and after the short-term relief I’d feel a wave of anxiety come over me. . I know I’m not the only one who has felt this, right? . So what do we do with it, how do we handle it? . We must 1st stop and evaluate if the hunger grew gradually or came on all of a sudden...emotional hunger usually comes on quickly & is triggered by some (usually negative) emotion. . Once we’ve identified that it is in fact emotional and not physical hunger, we need to honor the emotion. I know it’s scary & uncomfortable to feel things like angry, loneliness, disappointment, & insecurity but the better we get at sitting with our emotions instead of using food to numb them, the better we are able to move through them and through life! . Here’s a little activity that helped me when I struggled with emotional eating —> I would write out all the emotions that I knew would trigger my desire to eat even when I wasn’t hungry & then next to the emotion I’d write out what I could do instead to honor, soothe, & deal with the emotion in a proper manner: > Lonely - call a good friend > Angry - do high intensity cardio (sprints) > Sad - workout, chase the endorphins! > Feeling insecure - Go hang out with a friend / family member who is encouraging > Stressed - hot bubble bath and tea . Take the time to actual write out alternatives instead of just thinking about it! Something powerful happens when we take pen to paper 📝” . . . This is one of the easiest ways to manipulate a set and allow the stimulus to achieve a specific response from the body . So in this example, so you would lift the weight in 2 seconds, then taking no break (0 seconds) lower it in 4 seconds and lift back up immediately (0 seconds).

I think potatoes have gotten a bad rap because they are associated with French fries and potato chips. When made at home and not heavily processed, they can provide you with a filling nutritious food option. . . The problem with regular potatoes, and even sweet potatoes occasionally, is that when they are processed they become hyperpalatable. You can make your own French Fries at home, in the oven, and have them be nutritionally equal to a baked potato. Most people would be more likely to overeat the Fries because they are easier to eat and probably taste better. So the issue with processing of potatoes isn’t so much in the nutrition of the food, but in the response we have to it. If you limit yourself to a serving of homemade fries or chips there is nothing to worry about. Potatoes don’t make you fat, excess calories make you fat. . . Boiled potatoes have the highest score out of any food on the satiety index meaning that of all foods tested, boiled potatoes will fill you up more, calorie for calorie. Sweet potatoes are generally eaten whole which gives them a better reputation. When left whole, it’s just harder to overeat both kinds of potatoes. Where sweet potatoes do have an advantage over regular potatoes is in vitamin A content. Sweet potatoes are rich in vitamin A in the form of beta carotene which gives them their orange color. . . Regular potatoes are higher in potassium. Potassium is an electrolyte that we use to help with fluid balance and transmitting the electrical signals of the body. Potassium and sodium are best buds in our bodies. If you eat a lot of salt, you may want to be sure you’re eating a lot of potassium as well. . . . . I went from my office job to home, playing online video games on my computer and eating take out most evenings. . . . One day I looked into the mirror and I didn’t recognize the person I’d become. The day before I could barely walk up a small hill, I felt like I was going to pass out. I was seriously unhappy and I decided to make a change. . . . I started by researching the right foods to eat. I did workout dvds in my living room with Denise Austin. I was scared to jog outside because I thought people would laugh at me. That last one, however, is often neglected as we all know we have to exercise and we all know we have to eat healthy, but sleep often gets shoved to the side! People often think: - 1️⃣ As Long As I Exercise, Results are Inevitable - If you provide the stimulus than that's all your body needs! 2️⃣ It Is Too Hard To Get Enough Sleep - I am too busy, I have too much to do in such a short period of time! 3️⃣ I Function Fine on 4 Hours - I've been doing this for years Dan. I know how my body feels. I'm fine with 4 hours! - However, sleep is vital and here are the facts: - 1️⃣ Exercise Is Not Enough - Exercise provides the stimulus, but sleep allows your body to recover! You don't progress, grow, or make gainz when you train! You make them when you recover! 2️⃣ It Is Not Too Hard - Go to bed earlier. Maybe easier said than done, but you need sleep! Prioritize at least 7-9 hours a night and end the night a few hours early if you have to! If you're binge watching Netflix until midnight, shut if off a couple hours earlier and sleep! Unless you're watching 24 or John Wick...understandable. 3️⃣ 4 Hours Is Not Enough - You may function fine (i.e. are alive), but there is absolutely no way you're optimized and by no means are you getting nearly enough to reach your full potential! - Sleep is everything! THE RACK DEADLIFT (tag a friend & hit that save) . There are many variations of the deadlift, and our client Brittany is demonstrating (working her butt off) performing the racked deadlift variation. This variation of the deadlift is a fairly advanced variation. It involves a mid range pull from about knee height (this can vary). If you don't have a good hip hinge developed, you are not ready for this movement. . This exercise variation allows for trainees to lift heavier than normal loads than they'd usual lift in a conventional deadlift. And allows them to train the upper range of motion to become stronger at mid-range and top-range. . It's important to remember that everyone is different. Where you may need to set your racked position from may differ from person to person. The important part is to learn where your range of motion in the deadlift experiences it's weakest point, and from there you can begin planning solutions such as the rack deadlift.

I’ve made a promise to myself to raise this boy completely opposite of almost every man I knew growing up. This boy has taught me how to truly love. Truly, deeply LOVE. Pure happiness. I never knew I had PPD after Emalyn was born. I wish I knew then what I know now about love. I truly wish I could have felt this deep bond with her right from the second I saw her, but it kills me to say I didn’t. I’m so thankful to be able to see the joy in every single day and have the patience and understanding to raise my beautiful babies to be amazing humans.
